Exercise Therapy
Three exercises every desk worker should do
Hip hinge, thoracic rotation and chin tucks — three evidence-based exercises that counter the effects of long hours at a desk.

Why only three?
Modern office work often means spending six to ten hours per day sitting. While sitting itself is not harmful, prolonged periods without movement can contribute to neck stiffness, shoulder tension, reduced spinal mobility and lower back discomfort. A short, focused routine you actually do beats a long, perfect routine you skip.
These three exercises directly counter the three biggest consequences of desk work: a stiff lower back, a locked-up upper back and a forward-poking neck.
1. The hip hinge
Stand with feet shoulder-width apart and place your hands on your hips. Push your hips backwards while keeping a long spine and a soft bend in the knees, then return to standing by driving the hips forward. Perform 10 repetitions.
Benefits: improves hip mobility, reduces strain on the lower back and encourages proper lifting mechanics.
2. Thoracic rotation
Sit or stand upright and rotate your upper body slowly to each side. Avoid forcing the movement. Perform 10 repetitions per side.
Benefits: improves upper back mobility, reduces stiffness and supports healthy posture.
3. Chin tucks
Sit tall and gently pull your chin backwards without looking up or down. Hold for 3 seconds. Perform 10 repetitions.
Benefits: strengthens deep neck muscles, improves posture and reduces forward-head position.
Final thoughts
Movement is one of the most effective tools for managing desk-related discomfort. Even a few minutes every hour can make a significant difference.
Key takeaways
- Three exercises, done daily, will outperform any once-a-week routine.
- Quality of movement matters more than reps.
- If an exercise causes sharp pain, stop and book an assessment.
